Strength training for runners

Strength

Strength work is the most reliably neglected part of a runner's week, and the one with the clearest evidence behind it.

The short answer

Runners should strength train twice a week, using heavy, low-repetition compound lifts and single-leg work rather than light circuits. Two sessions of 30 to 45 minutes covering squat or deadlift patterns, single-leg work, calf and lower-leg work, and core is enough. It will not make you bulky, it will not slow you down, and it is one of the few interventions with strong evidence for both improved running economy and reduced injury risk.

What strength training does for a runner

Two things, and they matter for different reasons.

Running economy. Heavy resistance training and plyometric work improve the stiffness and efficiency of the tendon-muscle system, which means you use less energy at any given pace. The effect in the research is consistently in the range of 2 to 8 percent, which at the top end is a very large number in running terms.

Injury resilience. Stronger tissue tolerates more load. Most running injuries are load-tolerance problems — the training load exceeded what the tissue could absorb. Strength work raises the ceiling.

Notice what is not on the list: strength training does not directly make you fitter aerobically. It is not a substitute for running. It is what allows you to run more, and to run more efficiently.

Heavy and few, not light and many

This is where most runners go wrong. The instinct is to do high-repetition, low-load circuits — three sets of twenty bodyweight squats, endless lunges, band work — on the theory that running is endurance so strength work should be endurance too.

It does not work like that. You already do a large volume of low-load repetition; it is called running. What running does not give you is high-force, low-repetition loading, and that is exactly the stimulus that produces the economy and resilience benefits.

So: 3 to 5 sets of 3 to 8 repetitions at a load that is genuinely challenging. You should finish a set with one or two repetitions left in reserve, not on the floor.

The core movements

1. A squat or deadlift pattern

Back squat, front squat, trap-bar deadlift, Romanian deadlift, or a Smith machine squat if that is the equipment you have. Pick one and get strong at it.

3–4 sets of 4–6 reps.

2. Single-leg strength

Running is a single-leg activity, and bilateral lifts alone will not expose or fix side-to-side differences. Rear-foot-elevated split squats, step-ups, single-leg Romanian deadlifts.

3 sets of 6–8 reps per leg.

3. Calf and lower leg

The single most under-trained area in distance running and the source of a large share of injuries — Achilles, calf strains, plantar problems, shin issues.

Critically, you need both a straight-leg calf raise (which loads gastrocnemius) and a bent-knee version (which loads soleus). The soleus takes an enormous load in running — several times body weight per stride — and almost nobody trains it directly.

3 sets of 8–12, both variations, off a step for full range.

4. Posterior chain

Hip thrusts, glute bridges, hamstring curls, Romanian deadlifts. Runners are typically quad-dominant and glute-lazy, and it shows up as knee and hip problems.

5. Core, done properly

Anti-rotation and anti-extension work rather than sit-ups. Pallof presses, dead bugs, planks with movement, ab wheel rollouts. The core's job in running is resisting movement, so train it to resist.

A 35-minute session you can actually do

  • Warm-up: 5 min — leg swings, bodyweight squats, calf raises, glute bridges
  • Squat or trap-bar deadlift: 4 x 5, heavy
  • Rear-foot-elevated split squat: 3 x 6 per leg
  • Single-leg Romanian deadlift: 3 x 8 per leg
  • Straight-leg calf raise off a step: 3 x 10
  • Bent-knee (soleus) calf raise: 3 x 12
  • Ab wheel rollout or dead bug: 3 x 8

Twice a week. That is the whole thing.

Coach's note

The two objections I hear are "it will make me heavy" and "I do not have time". On the first: two sessions a week of low-repetition strength work alongside a full running programme will not add meaningful mass to a distance runner. There is not enough volume and there is not enough surplus. On the second: 35 minutes twice a week is about 2 percent of your waking hours, and it is the thing most likely to keep you running when the athletes around you are on the sidelines. I built my own programme around a Smith machine, some loadable dumbbells, an ab wheel and a step. You do not need a gym membership.

When to do it

Same day as your hard running, several hours apart is the standard recommendation, because it keeps your easy and rest days genuinely easy. Run in the morning, lift in the evening.

If that is impractical, lift after an easy run rather than before a hard one. What you want to avoid is a heavy lower-body session the day before a key running session.

Order within a session: if you must combine them, run first, lift second. Running on fatigued legs is a technique risk.

Through a training block

  • Base phase: two sessions a week, heaviest loads of the year. This is when to build.
  • Build phase: two sessions, maintained load, slightly reduced volume.
  • Specific phase: one to two sessions, maintenance only. Same weight, fewer sets.
  • Race week: one very light session early in the week, or nothing.

The mistake is dropping strength entirely during a race build. You lose the resilience exactly when your running load is highest, which is precisely backwards.

Adding plyometrics

Once you have three months of strength work behind you, add a small amount of jumping — pogo hops, skips, bounds, box jumps. Low volume, high quality, full recovery between sets.

Plyometric work is where a lot of the running economy benefit comes from, but it is also higher risk. Build the base strength first, and keep the volume genuinely low — 40 to 80 contacts in a session is plenty.

Getting started

If you have never lifted, spend the first four to six weeks learning the movements with light load. Get someone to look at your squat and deadlift once. Then start adding weight.

Two sessions a week, done for a year, will change your running more than almost any programme adjustment I could make. And like everything else that works, it is unglamorous, repetitive and completely invisible to anybody else.
